Pelvic Tilts
Lie on your back with knees bent and feet flat on the floor.
Tighten your abdominal muscles and push your lower back into the floor.
Hold for 5 seconds, then relax. Repeat 15 times.
Knee to Chest Stretch
Still lying on your back, slowly bring one knee towards your chest, holding your shin to gently pull the knee closer.
Hold for 30 seconds before switching legs. Repeat 2-3 times per leg.
Piriformis Stretch
Lie on your back and cross the leg with sciatica over the knee of your other leg.
Gently pull the knee of the bent leg across your body towards your opposite shoulder.
Hold for 20 seconds. Repeat 3 times on each side.
Seated Spinal Twist
Sit on the floor with your legs extended in front of you. Bend one knee and place your foot on the opposite side of your other knee.
Place your opposite elbow on the outside of your bent knee and gently twist your torso towards the bent knee.
Hold for 20 seconds, then switch sides.
Standing Hamstring Stretch
Stand and cross one foot in front of the other.
Bend down while keeping your back straight, as if you are trying to touch your toes.
Hold for 15-30 seconds, then switch feet.
Bird Dog
Start on your hands and knees, ensuring your hands are directly under your shoulders and knees under your hips.
Extend one arm and the opposite leg simultaneously, keeping your body in a straight line from your extended hand to your extended foot.
Hold for a few seconds, then switch sides. Perform 10-15 repetitions per side.
Cat-Cow Stretch
Begin on your hands and knees, aligning your wrists under your shoulders and your knees under your hips.
Inhale as you slowly arch your back, tilting your pelvis up, and lifting your head to the sky (Cow position).
Exhale, tucking your pelvis under, rounding your spine, and bringing your chin to your chest (Cat position).
Continue for 1-2 minutes, moving smoothly between positions.
